Sunday Meal-Prep Game Plan
The goal isn’t merely to give you four recipes. It’s to get through the entire week’s cooking without your kitchen becoming a disaster. Follow these steps in order.
- Preheat + chop. Heat the oven to 425°F. Dice all the onions at once. Mince the garlic. Dice the breakfast potatoes and apples. Get the potatoes into the oven immediately—they’ll cook while you work on everything else.
- Get your rice going. Start 1½ cups dry rice for the chicken bowls. Once it’s cooking, you don’t need to think about it again until assembly.
- Start the chicken. Season and sear the chicken thighs. Add the salsa, cover and let them gently cook while you move on to the other components.
- Make the breakfast filling. Brown the turkey sausage. Scramble the eggs + egg whites. Pull your crispy potatoes from the oven. Spread the hot components out so they can begin cooling. Don’t assemble hot burritos.
- Build the baked ziti. Drop the oven to 375°F. Boil the pasta while you brown the turkey with onion and garlic. Make the turkey marinara, mix the spinach and ricotta, assemble the casserole and put it into the oven. Now dinner is essentially done.
- Finish the burrito bowls. Shred the chicken into its salsa. Char the corn and onion, then add the black beans. Whisk together the Greek yogurt-lime drizzle. Your lunch components are ready.
- Cook the cinnamon apples. While the ziti bakes, cook the apples with honey and cinnamon. Set them aside to cool.
- Roll the breakfast burritos. Your breakfast components should now be cool enough. Divide the sausage, potato, egg and cheese mixture evenly among five tortillas. Roll tightly, wrap and label.
- Portion lunches + dinners. Build five chicken burrito bowls. Once the ziti has rested, divide it into five substantial portions. Let cooked food cool enough to stop steaming before sealing containers, while still following safe food-handling practices and getting perishables refrigerated within two hours.
- Assemble the snacks. Mix the Greek yogurt with honey and vanilla. Divide among five containers and add the completely cooled cinnamon apples. Package granola separately.
Fridge vs. Freezer
Keep roughly Monday–Wednesday’s cooked meals in the refrigerator and freeze the later-week portions.
- The burritos, chicken bowls and baked ziti all freeze well.
- Keep the creamy lime drizzle and the yogurt snack refrigerated—don’t freeze them.
- Each evening, transfer the next day’s frozen meal to the refrigerator to thaw overnight.
Breakfast
Cheesy Sausage, Egg & Crispy Potato Breakfast Burritos

Makes 5 burritos. Savory breakfast sausage, golden roasted potatoes, fluffy eggs and melted cheddar wrapped tightly in warm flour tortillas. Freezer-friendly and built to reheat without becoming soggy.
Prep: 15 min | Cook: 30 min | Servings: 5 | Macros per serving: ~535 cal | ~32g protein | ~52g carbs | ~23g fat
Ingredients:
- 5 large burrito-size flour tortillas
- 12 oz turkey breakfast sausage
- 1¼ lb russet potatoes, cut into ½-inch cubes
- 6 large eggs
- 1 cup liquid egg whites
- 3 oz sharp cheddar, shredded
- ½ small yellow onion, finely diced
- 1 tsp smoked paprika
- 1 tsp garlic powder
- ½ tsp onion powder
- Salt and black pepper
- Cooking spray
- Salsa, for serving

Instructions:
- Heat oven to 425°F. Spread the diced potatoes and onion over a sheet pan in a single layer. Coat lightly with cooking spray and season with smoked paprika, garlic powder, salt and pepper, tossing to coat evenly.
- Roast for 25–30 minutes, tossing halfway through with a spatula, until the potatoes have deeply golden, crispy edges. They should be well browned, not just tender. Remove and let cool on the pan.
- While the potatoes roast, brown the sausage in a large skillet over medium-high heat, breaking it into small crumbles with a wooden spoon as it cooks. Cook until no pink remains, about 6–8 minutes. Drain any excess fat.
- Whisk together the eggs and egg whites with a pinch of salt and pepper until fully combined. Scramble over medium-low heat, stirring gently, until just set and still slightly glossy. Slightly undercooking them here keeps them tender after reheating.
- Allow the potatoes, sausage and eggs to cool completely before assembling. Hot filling creates steam inside the tortilla, which leads to soggy frozen burritos.
- Divide everything evenly among the five tortillas—potatoes and onion first, then sausage, then eggs—and top each with shredded cheddar. Fold in the sides of each tortilla and roll tightly from the bottom up.
- Wrap each burrito individually in parchment or foil and label them. Refrigerate the first couple and freeze the remainder.
Store + reheat: From frozen, remove foil and wrap in a damp paper towel. Microwave about 2 minutes, flip, then continue in 30–60 second increments until hot. For that freshly-made texture, finish in a 375°F air fryer for 3–5 minutes or toast in a skillet. Serve with salsa.
🌶 Lunch
Smoky Salsa Chicken & Black Bean Rice Bowls

Makes 5 bowls. Tender shredded chicken coated in smoky salsa, fluffy seasoned rice, hearty black beans and charred corn, finished after reheating with a cool, creamy lime sauce.
Prep: 15 min | Cook: 30 min | Servings: 5 | Macros per serving: ~585 cal | ~40g protein | ~76g carbs | ~14g fat
Ingredients:
- Chicken:
- 1½ lb boneless, skinless chicken thighs
- 1 cup chunky salsa
- 1 tsp smoked paprika
- 1 tsp ground cumin
- ½ tsp garlic powder
- Salt and black pepper
- Bowls:
- 1½ cups uncooked long-grain rice
- 1 15-oz can black beans, drained and rinsed
- 1½ cups frozen corn
- ½ yellow onion, diced
- ½ cup additional salsa
- Creamy Lime Drizzle:
- ½ cup plain Greek yogurt
- Juice of 1 lime
- ½ tsp garlic powder
- Pinch of salt
- Water, as needed to thin

Instructions:
- Season the chicken thighs on both sides with smoked paprika, cumin, garlic powder, salt and pepper. Heat a large skillet over medium-high heat and sear the chicken until nicely browned on both sides, about 3–4 minutes per side.
- Add 1 cup salsa to the skillet, reduce the heat to low, cover and gently simmer until the chicken reaches at least 165°F and is tender enough to shred easily, about 15–20 minutes.
- Transfer the chicken to a cutting board and shred it with two forks, then return it to the skillet and stir it into the sauce so it absorbs all that flavor. Keep it warm over low heat.
- Cook the rice according to package directions. Once it’s done, fluff it with a fork and season lightly with salt.
- In another skillet, cook the corn and diced onion over relatively high heat, stirring occasionally, until the corn develops dark, charred spots and the onion softens slightly. Stir in the drained black beans and season to taste with salt and pepper.
- Whisk together the Greek yogurt, lime juice, garlic powder and salt in a small bowl. Add just enough water, a teaspoon at a time, to create a drizzleable consistency.
- Divide the rice among five containers. Top each with the black bean-corn mixture, followed by the saucy shredded chicken. Spoon a little of the remaining salsa over each portion and package the creamy lime drizzle separately.
Store + reheat: Refrigerate approximately 2–3 portions and freeze the later-week bowls. Keep the yogurt sauce refrigerated—don’t freeze it. Move a frozen bowl to the refrigerator the night before eating. Add a splash of water to the rice, loosely cover and microwave until steaming hot, then finish with the cold creamy lime drizzle.
Dinner
Cheesy Turkey & Spinach Baked Ziti

Makes 5 generous servings. Tender pasta, savory ground turkey, garlicky tomato sauce and spinach layered with creamy ricotta and bubbling mozzarella. This is exactly the kind of dinner that may taste better after sitting for a day or two.
Prep: 20 min | Cook: 45 min | Servings: 5 | Macros per serving: ~620 cal | ~43g protein | ~69g carbs | ~19g fat
Ingredients:
- 12 oz dry ziti or penne
- 1 lb 93% lean ground turkey
- 1 24-oz jar marinara sauce
- 1 15-oz container part-skim ricotta
- 6 oz shredded mozzarella
- 5 oz frozen chopped spinach, thawed and squeezed completely dry
- ½ yellow onion, diced
- 3 garlic cloves, minced
- 1 tsp Italian seasoning
- ½ tsp red pepper flakes, optional
- Salt and black pepper
- Cooking spray

Instructions:
- Heat oven to 375°F. Bring a large pot of salted water to a boil and cook the pasta about 2 minutes shy of al dente. It will continue cooking in the oven and again when reheated later. Drain and set aside.
- Meanwhile, coat a large skillet lightly with cooking spray and add the diced onion. Cook over medium heat until softened, about 3–4 minutes, stirring occasionally.
- Add the ground turkey to the skillet, season with salt and pepper, and cook until browned, breaking it into crumbles as it cooks. Add the garlic, Italian seasoning and optional red pepper flakes, and cook another 30 seconds until fragrant.
- Pour in the marinara sauce and simmer for about 5 minutes, stirring occasionally, so the flavors come together and the sauce thickens slightly.
- In a separate bowl, stir together the ricotta and the thoroughly squeezed-dry spinach with a little salt and pepper until evenly combined. Squeezing the spinach dry is important—excess water will make the casserole soggy.
- Combine the cooked pasta with most of the turkey marinara in the skillet, tossing until the pasta is well coated. Reserve a little sauce for the bottom of the dish.
- Spread the reserved sauce over the bottom of a baking dish, then add half of the saucy pasta. Dot spoonfuls of the spinach-ricotta mixture throughout, followed by approximately half the mozzarella. Add the remaining pasta and finish with the remaining mozzarella.
- Bake uncovered for approximately 20–25 minutes, until bubbling around the edges and melted on top. For a more appetizing browned top, broil for a minute or two at the end, watching carefully. Let it rest for at least 10 minutes before dividing into five portions.
Store + reheat: Refrigerate the first 2–3 portions and freeze the remainder in individual freezer-safe containers. Thaw overnight for best results. Microwave loosely covered until hot throughout, or reheat in a 350°F oven until bubbling. If it looks a little dry after freezing, add a spoonful of marinara before reheating.
Snack
Warm Cinnamon-Apple Greek Yogurt Crunch Cups

Makes 5 cups. Creamy vanilla Greek yogurt topped with cinnamon-honey apples and crunchy granola. It’s inexpensive, but it doesn’t read as the budget snack.
Prep: 10 min | Cook: 7 min | Servings: 5 | Macros per serving: ~285 cal | ~19g protein | ~48g carbs | ~3g fat
Ingredients:
- 4 cups plain nonfat Greek yogurt
- 3 medium apples
- 1¼ cups granola
- 3 tbsp honey
- 1½ tsp vanilla extract
- 1½ tsp ground cinnamon
- Pinch of salt
- 2 tbsp water

Instructions:
- Dice the apples into small, uniform pieces so they cook evenly and fit nicely on a spoon.
- Add the apples to a skillet with 1 tablespoon of the honey, the cinnamon, a pinch of salt and 2 tablespoons of water.
- Cook over medium heat for approximately 5–7 minutes, stirring occasionally. You want the apples softened and glossy but still retaining some bite—not turning into applesauce.
- Remove the apples from the heat and let them cool completely before adding them to the yogurt.
- Stir the remaining 2 tablespoons of honey, the vanilla extract and a tiny pinch of salt into the Greek yogurt until smooth and evenly sweetened.
- Divide the yogurt among five containers and top each with the cooled cinnamon apples. Divide the granola among five separate small containers or bags so it stays crunchy.
- Keep both components refrigerated rather than frozen. When snack time comes, add the granola immediately before eating.
Make it better: You can eat the apples and yogurt cold, or keep the apples separate and warm them briefly before spooning them over the cold yogurt. That warm apple + cold creamy yogurt + crunchy granola combination makes this considerably more interesting.
