Monday — Breakfast
Cheesy Sausage, Egg & Crispy Potato Hash
Golden seasoned potatoes, savory turkey sausage, fluffy eggs, peppers and onions finished with melted cheddar and fresh salsa.

Prep: 10 min | Cook: 20 min | Servings: 1 | Macros: 520 cal | 31g protein | 39g carbs | 27g fat | 5g fiber
Ingredients:
- 5 oz russet or Yukon Gold potato
- 2 large eggs
- 2 oz turkey breakfast sausage
- ¼ cup shredded cheddar
- ¼ bell pepper, diced
- 2 tbsp diced yellow onion
- ¼ cup salsa
- ½ tsp olive oil
- ¼ tsp smoked paprika
- ¼ tsp garlic powder
- Salt and black pepper
- Hot sauce, optional
Instructions:
- Wash the potato and cut it into small ½-inch cubes. Leaving the skin on saves time and adds a little extra fiber. Try to keep the pieces roughly the same size so they cook evenly.
- Put the potatoes in a microwave-safe bowl with about 1 tablespoon of water. Cover loosely and microwave for 2–3 minutes, until they’re beginning to soften. Drain off any remaining water.
- Add smoked paprika, garlic powder, salt and black pepper. Toss until the potatoes are evenly coated.
- Heat a large nonstick skillet over medium heat. Add the turkey sausage and break it into small pieces with your spatula. Cook for approximately 4–5 minutes, until browned and completely cooked. Transfer the sausage to a plate.
- Add ½ teaspoon olive oil to the same skillet and increase the heat to medium-high. Add the potatoes in a single layer. Leave them alone for about 2 minutes before stirring. This gives them time to develop a golden crust. Continue cooking for another 4–5 minutes, turning occasionally.
- Add the bell pepper and onion. Cook for 2–3 minutes, until slightly softened.
- Turn the heat down to medium-low. Push the potatoes and vegetables toward the sides of the skillet. Crack the eggs into the center and gently scramble them with your spatula. Once they’re almost cooked, mix everything together.
- Return the cooked sausage to the skillet and stir. Sprinkle cheddar over the top. Turn off the heat and cover the skillet for about 1 minute, just until the cheese melts.
- Transfer to a bowl and spoon fresh salsa over the top. Add hot sauce if you want more heat.
Why it made the plan: Potatoes provide satisfying morning carbohydrates, while eggs and turkey sausage supply protein and staying power. Peppers, onions and salsa add volume and strong flavor, which means the bowl can taste fully loaded without needing excessive amounts of cheese, sausage or oil.
Storage: Hash keeps 3 days refrigerated.
Monday — Lunch
Crispy Buffalo Chicken Ranch Wrap
Golden crispy chicken, crunchy lettuce and cabbage, cheddar, tangy Buffalo sauce and cool creamy ranch wrapped inside a warm tortilla.

Prep: 15 min | Cook: 12 min | Servings: 1 | Macros: 510 cal | 48g protein | 51g carbs | 14g fat | 5g fiber
Ingredients:
- 5 oz boneless, skinless chicken breast
- 2 tbsp panko breadcrumbs
- 1 tbsp all-purpose flour
- 1 tbsp beaten egg
- ¼ tsp garlic powder
- ¼ tsp paprika
- Salt and black pepper
- Cooking spray
- 1 large flour tortilla
- 1 cup chopped romaine or iceberg lettuce
- ½ cup shredded cabbage or coleslaw mix
- 2 tbsp shredded cheddar
- 1½ tbsp Buffalo sauce
- 2 tbsp plain nonfat Greek yogurt
- ½ tsp ranch seasoning
- 1–2 tsp water
Instructions:
- Mix Greek yogurt and ranch seasoning in a small bowl. Add water 1 teaspoon at a time, stirring after each addition, until it reaches the consistency of ranch dressing. Set aside.
- Cut the chicken breast into strips about 1 inch wide. Pat them dry with a paper towel and season with salt, pepper, garlic powder and paprika.
- Set up your breading station: flour, beaten egg, and panko on separate plates. Take each chicken strip through this order: flour → egg → panko. Press the panko gently onto the chicken so it sticks.
- Lightly spray both sides with cooking spray. Air fry at 400°F for 9–12 minutes, flipping halfway through. The chicken is done when it’s golden outside and reaches 165°F internally. No air fryer? Bake at 425°F for approximately 15–18 minutes, flipping halfway through.
- Place the cooked chicken in a bowl. Add Buffalo sauce and gently toss. Don’t completely saturate the chicken—we want to keep some of that crispy coating.
- Microwave the tortilla for 10–15 seconds. Place lettuce and cabbage down the center. Add cheddar and Buffalo chicken. Drizzle the ranch over everything.
- Fold the left and right sides inward. Fold the bottom edge over the filling and roll tightly. Place the wrap seam-side down in a dry skillet over medium heat. Cook for 1–2 minutes per side, until lightly golden and crisp. Slice diagonally.
Why it made the plan: The crispy chicken provides a substantial protein anchor, while lettuce and cabbage give the wrap crunch and volume. Buffalo sauce brings plenty of flavor without heaviness, and the Greek-yogurt ranch gives you the creamy contrast you’d expect.
Storage: Best assembled fresh.
Monday — Dinner
Creamy Garlic-Parmesan Chicken & Broccoli Pasta
Tender seasoned chicken and pasta tossed with broccoli in a silky garlic-Parmesan sauce. Real creamy pasta with enough chicken and broccoli that dinner doesn’t become one enormous bowl of pasta and cream.

Prep: 15 min | Cook: 25 min | Servings: 1 | Macros: 660 cal | 54g protein | 77g carbs | 17g fat | 8g fiber
Ingredients:
- 5 oz boneless, skinless chicken breast
- 2½ oz dry pasta
- 1½ cups broccoli florets
- 1 tsp olive oil
- 2 garlic cloves, minced
- ½ cup 2% milk
- 2 tbsp grated Parmesan
- 1 tbsp light cream cheese
- ¼ tsp garlic powder
- ¼ tsp Italian seasoning
- ¼–½ cup reserved pasta water
- Salt and black pepper
- Pinch of red pepper flakes, optional
Instructions:
- Fill a medium pot with water and add a generous pinch of salt. Bring to a boil over high heat.
- While the water heats, pat the chicken dry. Season both sides with garlic powder, Italian seasoning, salt and black pepper.
- Add pasta to the boiling water. Cook according to package directions until al dente. During the last 2–3 minutes, add the broccoli directly to the pasta water. Before you drain it, scoop out ½ cup of the pasta water and set it aside. Then drain the pasta and broccoli.
- Heat olive oil in a large skillet over medium-high heat. Add the chicken and cook for approximately 4–6 minutes per side, depending on thickness. The center should reach 165°F. Transfer the chicken to a cutting board and let it rest.
- Reduce the skillet to medium-low. Add the minced garlic. Cook for about 30 seconds, stirring constantly. As soon as you can smell it, move on. Pour in the milk and add the cream cheese; stir until it melts.
- Stir in the Parmesan. Start adding reserved pasta water 1 tablespoon at a time, stirring as you go. The pasta water contains starch, which helps the milk and cheese become a smooth, silky sauce. You may not need all of it.
- Put the drained pasta and broccoli into the skillet. Toss gently until everything is coated in the sauce. If the sauce looks too thick, add another splash of pasta water. If it looks too thin, let it cook over low heat for another minute.
- Cut the rested chicken into strips. Divide the creamy pasta and broccoli into your bowl. Arrange the sliced chicken over the top. Finish with plenty of black pepper and, if you like some heat, red pepper flakes.
Why it made the plan: You’re still eating real pasta with Parmesan and cream cheese, but the creamy component isn’t doing all the work. Five ounces of chicken creates a major protein anchor, while a generous serving of broccoli brings volume and fiber.
Storage: Keeps 3 days refrigerated.
Tuesday — Breakfast
Hot Honey Sausage, Egg & Cheese Quesadilla
A golden crispy tortilla filled with fluffy eggs, savory turkey sausage, melted cheddar and peppers, finished with a sweet-spicy drizzle of hot honey.

Prep: 10 min | Cook: 15 min | Servings: 1 | Macros: 510 cal | 31g protein | 44g carbs | 24g fat | 4g fiber
Ingredients:
- 1 large flour tortilla
- 2 large eggs
- 2 oz turkey breakfast sausage
- ¼ cup shredded cheddar
- ¼ bell pepper, finely diced
- 2 tbsp diced yellow onion
- 1 tsp hot honey
- 2 tbsp salsa, for serving
- ¼ tsp smoked paprika
- Salt and black pepper
- Cooking spray
Instructions:
- Heat a nonstick skillet over medium heat. Add the turkey sausage and use your spatula to break it into small crumbles. Cook for approximately 4–5 minutes, stirring occasionally, until browned and completely cooked. Transfer it to a plate.
- Add the bell pepper and onion to the same skillet. Cook for 2–3 minutes, until slightly softened.
- Crack the eggs into a small bowl. Add smoked paprika, a small pinch of salt and black pepper. Whisk with a fork until completely combined. Reduce the skillet to medium-low heat. Pour the eggs over the peppers and onions. Gently move the eggs around the skillet with your spatula until they’re just barely set. Remove them from the skillet.
- Lay the tortilla flat. On one half, layer: Half the cheddar → eggs and vegetables → sausage → remaining cheddar. Drizzle the hot honey over the filling. Fold the empty half of the tortilla over the top.
- Lightly spray the skillet with cooking spray. Cook the quesadilla over medium heat for 2–3 minutes, until golden underneath. Carefully flip and cook for another 1–2 minutes, until the second side is crisp and the cheese has melted.
- Transfer to a cutting board and wait about 1 minute before slicing. This helps keep the filling inside. Cut into wedges and serve with salsa.
Why it made the plan: The combination of eggs and turkey sausage provides protein and fat, while the tortilla supplies carbohydrates for energy. Hot honey, cheddar and salsa provide enough big flavor that breakfast feels indulgent without requiring a huge portion.
Storage: Best assembled fresh.
Tuesday — Lunch
Loaded BBQ Chicken Baked Potato
A fluffy baked potato piled with smoky BBQ chicken, melted cheddar, crunchy cabbage, scallions and cool creamy ranch.

Prep: 15 min | Cook: 20 min | Servings: 1 | Macros: 560 cal | 51g protein | 64g carbs | 13g fat | 7g fiber
Ingredients:
- 1 medium-large russet potato, about 8 oz
- 5 oz boneless, skinless chicken breast
- 2 tbsp BBQ sauce
- ¼ cup shredded cheddar
- ½ cup shredded cabbage or coleslaw mix
- 1 scallion, sliced
- ¼ tsp smoked paprika
- ¼ tsp garlic powder
- Salt and black pepper
- Cooking spray
- 2 tbsp plain nonfat Greek yogurt
- ½ tsp ranch seasoning
- 1–2 tsp water
Instructions:
- Scrub the potato thoroughly and pierce it several times with a fork. For the quickest method, microwave for about 5 minutes, carefully flip it, then microwave for another 2–4 minutes. It’s ready when a knife easily slides through the center.
- Mix Greek yogurt with ranch seasoning. Add water 1 teaspoon at a time until it reaches a creamy, drizzle-able consistency. Set aside.
- Pat the chicken dry. Season both sides with smoked paprika, garlic powder, salt and black pepper. Lightly spray a skillet with cooking spray and place over medium-high heat. Add the chicken and cook for approximately 4–6 minutes per side until the center reaches 165°F. Transfer it to a cutting board and rest for about 5 minutes.
- Chop the rested chicken into bite-size pieces. Return it to the skillet over low heat and add the BBQ sauce. Stir for about 1 minute, just until every piece is coated and the sauce is warm.
- Cut lengthwise through the top of the potato without slicing completely through. Gently push the ends toward each other to open the potato. Fluff the inside with a fork and season with a little salt and pepper.
- Load it with BBQ chicken and cheddar. Let the heat from the chicken and potato begin melting the cheese. Top with shredded cabbage and scallions. Drizzle with the Greek-yogurt ranch. Finish with black pepper.
Why it made the plan: The potato provides substantial volume and carbohydrates, while five ounces of chicken makes protein the centerpiece. Cheddar, BBQ sauce and ranch deliver the comfort-food flavors, while crunchy cabbage keeps the potato fresh and gives you more volume and texture.
Storage: Potato and chicken keep 3 days.
Tuesday — Dinner
Smoky Turkey Sausage & White Bean Skillet
Smoky browned turkey sausage and creamy white beans simmered with peppers, onions and greens, spooned over fluffy rice.

Prep: 10 min | Cook: 25 min | Servings: 1 | Macros: 610 cal | 33g protein | 70g carbs | 19g fat | 13g fiber
Ingredients:
- 3 oz smoked turkey sausage, sliced
- ¾ cup canned cannellini or great northern beans, drained and rinsed
- ½ cup cooked rice
- 1 cup chopped kale or spinach
- ¼ bell pepper, diced
- ¼ small yellow onion, diced
- 1 garlic clove, minced
- ½ cup low-sodium chicken broth
- 1 tsp olive oil
- ½ tsp smoked paprika
- ¼ tsp dried thyme
- Pinch of red pepper flakes, optional
- Salt and black pepper
- 1 tsp lemon juice, optional but recommended
Instructions:
- Slice the sausage, dice the pepper and onion, mince the garlic, drain and rinse the beans, and chop the greens if necessary.
- Heat olive oil in a skillet over medium-high heat. Add the sliced sausage in one layer. Leave it alone for about 2 minutes so the first side can brown. Flip and cook for another 1–2 minutes. Transfer the sausage to a plate.
- Reduce the heat to medium. Add the pepper and onion to the same skillet. Cook for approximately 3–4 minutes, stirring occasionally, until softened. Add garlic, smoked paprika, thyme and red pepper flakes. Stir for about 30 seconds.
- Pour the rinsed beans and chicken broth into the skillet. Stir, scraping the bottom to release browned sausage bits. Use the back of your spoon to mash approximately ¼ of the beans against the side or bottom of the skillet. Stir the mashed beans back into the liquid.
- Reduce the heat to medium-low. Let everything gently simmer uncovered for about 6–8 minutes, stirring occasionally. The liquid should reduce into a light, creamy sauce.
- Return the browned sausage to the skillet. Add the kale or spinach. Stir and cook for another 2–4 minutes, until the greens wilt and the sausage is heated through. If the skillet gets too thick, add another splash of broth or water.
- Taste before seasoning—sausage and broth can both be salty. Then add salt only if needed and plenty of black pepper. Finish with lemon juice.
- Add the warm rice to a shallow bowl. Spoon the sausage-and-bean mixture over the top, making sure you get some of the creamy broth with every serving.
Why it made the plan: This dinner gets its heartiness from beans, rice and sausage working together, rather than simply increasing the amount of meat or fat. The beans provide a particularly useful combination of protein and fiber, while the greens add volume.
Storage: Keeps 4 days refrigerated.
Wednesday — Breakfast
Loaded Southwest Breakfast Potato Bowl
Crispy seasoned potatoes topped with fluffy scrambled eggs, smoky black beans, melted cheddar, fresh salsa and cool Greek-yogurt crema.

Prep: 10 min | Cook: 20 min | Servings: 1 | Macros: 510 cal | 28g protein | 58g carbs | 20g fat | 11g fiber
Ingredients:
- 6 oz russet or Yukon Gold potato
- 2 large eggs
- ⅓ cup canned black beans, drained and rinsed
- 2 tbsp shredded cheddar
- ¼ bell pepper, diced
- 2 tbsp diced yellow onion
- ¼ cup salsa
- 2 tbsp plain nonfat Greek yogurt
- ½ tsp olive oil
- ¼ tsp ground cumin
- ¼ tsp smoked paprika
- ¼ tsp garlic powder
- Salt and black pepper
- Hot sauce, optional
Instructions:
- Wash the potato and cut it into approximately ½-inch cubes. Keeping the pieces small and similarly sized helps them cook quickly and evenly.
- Put the potatoes into a microwave-safe bowl with about 1 tablespoon water. Cover loosely and microwave for 2–3 minutes, until beginning to soften. Drain any remaining water.
- Toss the potatoes with cumin, smoked paprika, garlic powder, salt and black pepper.
- Heat olive oil in a nonstick skillet over medium-high heat. Add the potatoes in a single layer. Leave them undisturbed for about 2 minutes before stirring. Continue cooking for another 5–6 minutes, turning occasionally, until golden and crispy. Transfer to your serving bowl.
- Add the bell pepper and onion to the same skillet. Cook over medium heat for 2–3 minutes, until softened. Add the black beans to the peppers and onions. Sprinkle with a small pinch of cumin and smoked paprika. Cook for 1–2 minutes, just until warmed through. Transfer the mixture over the potatoes.
- Reduce the heat to medium-low. Crack the eggs into a small bowl, season lightly with salt and pepper and whisk with a fork. Pour them into the skillet. Gently move the eggs around the pan until softly scrambled. Remove them from the heat while they’re still slightly glossy.
- Layer: Crispy potatoes → seasoned black beans and vegetables → scrambled eggs → cheddar. Let the warmth of the ingredients slightly melt the cheese. Spoon salsa and Greek yogurt over the top. Finish with hot sauce if you like.
Why it made the plan: This breakfast has more fiber than many traditional breakfast bowls because we’re combining potatoes with black beans rather than relying entirely on meat, cheese and eggs for satisfaction.
Storage: Components keep 3 days.
Wednesday — Lunch
Crispy Chicken Caesar Wrap
Golden crispy chicken, crunchy romaine, Parmesan and creamy Caesar wrapped tightly inside a warm, toasted tortilla.

Prep: 15 min | Cook: 12 min | Servings: 1 | Macros: 500 cal | 47g protein | 50g carbs | 14g fat | 5g fiber
Ingredients:
- 5 oz boneless, skinless chicken breast
- 2 tbsp panko breadcrumbs
- 1 tbsp all-purpose flour
- 1 tbsp beaten egg
- ¼ tsp garlic powder
- ¼ tsp paprika
- Salt and black pepper
- Cooking spray
- 1 large flour tortilla
- 2 cups chopped romaine
- 1½ tbsp Caesar dressing
- 1 tbsp grated Parmesan
- 1 tsp lemon juice, optional
Instructions:
- Cut the chicken into strips about 1 inch wide. Pat dry with a paper towel. Season with garlic powder, paprika, salt and black pepper.
- Set up three bowls or plates: flour, beaten egg, and panko. Coat a chicken strip lightly in flour, dip it into the egg, then press it into the panko until coated. Repeat with remaining chicken.
- Lightly spray the breaded chicken with cooking spray. Air fry at 400°F for 9–12 minutes, flipping halfway through. The chicken is ready when the coating is golden and the center reaches 165°F. For the oven, bake at 425°F for approximately 15–18 minutes, flipping once.
- Put the chopped romaine in a bowl. Add Caesar dressing, Parmesan, lemon juice and several cracks of black pepper. Toss until the leaves are lightly coated.
- Let the cooked chicken rest for about 2 minutes. Microwave the tortilla for 10–15 seconds until flexible. Place the Caesar-dressed romaine down the center. Arrange the crispy chicken on top. Add another crack of black pepper.
- Fold the sides inward. Bring the bottom of the tortilla over the filling, then continue rolling. Place seam-side down in a dry skillet over medium heat. Cook for about 1–2 minutes per side, until lightly golden. Cut diagonally and serve.
Why it made the plan: Five ounces of chicken makes this a genuinely protein-forward lunch, while two cups of romaine add plenty of crunch and volume. The Caesar and Parmesan are used in amounts that give the entire wrap that familiar creamy, salty flavor without making it excessively rich.
Storage: Best assembled fresh.
Wednesday — Dinner
Sticky Honey-Garlic Chicken Rice Bowl
Golden chicken coated in a glossy honey-garlic sauce over fluffy rice with a cool, crunchy sesame slaw.

Prep: 15 min | Cook: 20 min | Servings: 1 | Macros: 640 cal | 48g protein | 75g carbs | 16g fat | 6g fiber
Ingredients:
- 6 oz boneless, skinless chicken breast
- 1 tbsp cornstarch
- ½ tsp olive oil
- ¼ tsp garlic powder
- Salt and black pepper
- 1 tbsp honey
- 1 tbsp low-sodium soy sauce
- 1 tsp rice vinegar
- 1 large garlic clove, minced
- ¼ tsp ground ginger
- 2 tbsp water
- Pinch of red pepper flakes
- ¾ cup cooked rice
- 1 scallion, sliced
- 1½ cups shredded cabbage or coleslaw mix
- 1 tsp rice vinegar
- ½ tsp low-sodium soy sauce
- ½ tsp sesame oil
- ½ tsp honey
- ½ tsp sesame seeds
Instructions:
- Make the slaw: put the cabbage into a bowl. Add rice vinegar, soy sauce, sesame oil, honey and sesame seeds. Toss thoroughly. Set aside.
- In a separate small bowl, combine honey, soy sauce, rice vinegar, garlic, ginger, water and red pepper flakes. Stir until combined. Keep it next to the stove.
- Cut chicken breast into approximately 1-inch bite-size pieces. Try to make them similar in size. Pat the chicken dry with paper towels. Season with garlic powder, black pepper and a very small pinch of salt.
- Sprinkle cornstarch over the chicken. Toss until each piece has a very thin, even coating.
- Heat olive oil in a nonstick skillet over medium-high heat. Add the chicken in a single layer. Leave it alone for approximately 2–3 minutes so the first side has time to brown. Then stir or flip the pieces and continue cooking for another 4–5 minutes, until golden and cooked through.
- Reduce the heat to medium-low. Pour the prepared honey-garlic sauce into the skillet. Stir continuously for approximately 1–2 minutes. When it coats the chicken rather than pooling at the bottom of the skillet, remove the pan from the heat.
- Add ¾ cup warm rice to your bowl. Place the sticky honey-garlic chicken over one side. Add a generous pile of sesame slaw alongside it. Finish with sliced scallions and sesame seeds if using. Spoon any extra glaze from the skillet over the chicken.
Why it made the plan: The chicken and rice provide the satisfying base you’d expect from a takeout-style bowl, while the large serving of cabbage brings crunch, freshness and volume.
Storage: Chicken and slaw keep 3 days.
Thursday — Breakfast
Crispy Sausage, Egg & Cheese Breakfast Tacos
Golden toasted tortillas stuffed with fluffy scrambled eggs, savory turkey sausage, melted cheddar, sautéed peppers and fresh salsa.

Prep: 10 min | Cook: 15 min | Servings: 1 | Macros: 500 cal | 31g protein | 39g carbs | 25g fat | 4g fiber
Ingredients:
- 2 small flour tortillas
- 2 large eggs
- 2 oz turkey breakfast sausage
- ¼ cup shredded cheddar
- ¼ bell pepper, diced
- 2 tbsp diced yellow onion
- ¼ cup salsa
- ¼ tsp smoked paprika
- ¼ tsp garlic powder
- Salt and black pepper
- Cooking spray
Instructions:
- Heat a nonstick skillet over medium heat. Add the turkey sausage and break it into small crumbles with your spatula. Cook for 4–5 minutes, stirring occasionally, until browned and completely cooked. Transfer to a plate.
- Add the bell pepper and onion to the same skillet. Cook for 2–3 minutes, stirring occasionally, until they begin to soften.
- Crack the eggs into a small bowl. Add smoked paprika, garlic powder, a small pinch of salt and black pepper. Whisk thoroughly with a fork. Reduce the skillet to medium-low. Pour in the eggs. Use your spatula to gently push the eggs around the skillet as they cook. Remove them from the heat when they’re just set and still soft.
- Wipe out the skillet if necessary and return it to medium heat. Warm each tortilla for about 20–30 seconds per side.
- Divide the scrambled eggs between the two tortillas. Top each with sausage, peppers and onions. Sprinkle cheddar over the warm filling.
- Fold each tortilla in half. Lightly spray the skillet with cooking spray. Place the tacos in the skillet and cook for about 1–2 minutes per side, until golden and slightly crisp and the cheese has melted. Open them slightly and spoon in fresh salsa, or serve the salsa alongside for dipping.
Why it made the plan: Eggs and turkey sausage provide the protein and staying power, while tortillas give you enough carbohydrate to make breakfast substantial. The crispy exterior, melted cheddar and salsa make two relatively simple tacos feel much more indulgent.
Storage: Best assembled fresh.
Thursday — Lunch
Cheesy Buffalo Chicken & Crispy Potato Bowl
Golden seasoned potatoes piled with spicy Buffalo chicken, melted cheddar, crunchy cabbage and a cool ranch drizzle.

Prep: 15 min | Cook: 30 min | Servings: 1 | Macros: 540 cal | 50g protein | 52g carbs | 15g fat | 7g fiber
Ingredients:
- 5 oz boneless, skinless chicken breast
- 6 oz russet or Yukon Gold potato
- 1½ tbsp Buffalo sauce
- 2 tbsp shredded cheddar
- 1 cup shredded cabbage or coleslaw mix
- 1 scallion, sliced
- 1 tsp olive oil
- ¼ tsp smoked paprika
- ¼ tsp garlic powder
- Salt and black pepper
- ¼ cup plain nonfat Greek yogurt
- ½ tsp ranch seasoning
- 1–2 tsp water
Instructions:
- Preheat oven to 425°F. Wash the potato and cut it into approximately ¾-inch cubes. Put the potatoes on a baking sheet. Add olive oil, smoked paprika, garlic powder, salt and pepper. Toss thoroughly, then spread them into one layer.
- Bake for approximately 25–30 minutes, flipping after about 15 minutes. They’re ready when they’re golden with crisp edges and tender centers.
- While the potatoes cook, mix Greek yogurt and ranch seasoning. Add water 1 teaspoon at a time until it becomes easy to drizzle. Set aside.
- Pat the chicken dry. Season both sides with salt, black pepper, garlic powder and a little smoked paprika. Lightly spray a skillet with cooking spray and heat over medium-high. Cook chicken for approximately 4–6 minutes per side until it reaches 165°F internally. Transfer to a cutting board.
- Wait about 5 minutes before cutting the chicken. Chop the chicken into bite-size pieces. Put it into a bowl and toss with Buffalo sauce until coated.
- Put the crispy potatoes into a bowl. Top with Buffalo chicken. Sprinkle cheddar over the hot chicken and potatoes so it begins to melt. Add a generous pile of crunchy cabbage. Drizzle ranch over the entire bowl and finish with scallions.
Why it made the plan: Chicken is the primary topping, cabbage adds a full cup of fresh crunch and Greek yogurt gives us the creamy ranch element without requiring a large amount of dressing. You get the comfort-food payoff without building the entire meal around cheese, fried potatoes and sauce.
Storage: Keeps 3 days.
Thursday — Dinner
Creamy Cajun Chicken & Rice Skillet
Tender Cajun-seasoned chicken, fluffy rice and colorful peppers coated in a creamy, slightly spicy garlic-cheddar sauce.

Prep: 15 min | Cook: 25 min | Servings: 1 | Macros: 640 cal | 48g protein | 78g carbs | 18g fat | 5g fiber
Ingredients:
- 5 oz boneless, skinless chicken breast
- ¾ cup cooked rice
- ½ bell pepper, sliced
- ¼ small yellow onion, sliced
- 1 garlic clove, minced
- ⅓ cup 2% milk
- 2 tbsp shredded cheddar
- 1 tbsp plain nonfat Greek yogurt
- 1 tsp olive oil
- ¾ tsp Cajun seasoning, divided
- ¼ tsp smoked paprika
- 2–3 tbsp low-sodium chicken broth or water
- Salt and black pepper
- 1 scallion, sliced, optional
Instructions:
- Cut the chicken breast into bite-size pieces, approximately 1 inch each. Pat the chicken dry. Add approximately ½ teaspoon Cajun seasoning, smoked paprika and black pepper. Toss until every piece is seasoned.
- Heat olive oil in a large skillet over medium-high heat. Add the chicken in one layer. Leave it undisturbed for about 2 minutes so the first side can brown. Stir and continue cooking for another 4–5 minutes, until the chicken is golden and completely cooked. Transfer it to a plate.
- Reduce the heat to medium. Add the bell pepper and onion to the same skillet. Cook for approximately 3–4 minutes. You want them softened but not completely limp. Add minced garlic and the remaining Cajun seasoning. Stir for approximately 30 seconds, just until fragrant.
- Reduce the heat to low. Pour in the milk and 2 tablespoons chicken broth or water. Stir and gently scrape the bottom of the skillet to loosen any browned bits from the chicken.
- Add cheddar. Stir over low heat until the cheese melts and the sauce looks smooth. Keep the heat low—boiling a cheese-based sauce aggressively can make it separate or become grainy.
- Add the cooked rice directly to the skillet. Stir until the rice is completely coated in the creamy Cajun sauce. If it looks too thick, add another tablespoon of broth or water.
- Put the cooked chicken back into the skillet. Stir everything together and cook over low heat for another 1–2 minutes, just until hot. Turn off the heat. Let the skillet sit for about 30 seconds, then stir in the Greek yogurt.
- Taste and add black pepper and additional Cajun seasoning if you want more heat. Only add salt after tasting. Spoon into a shallow bowl and finish with sliced scallions if using.
Why it made the plan: Milk, cheddar and Greek yogurt work together to create the creamy texture, while Cajun seasoning, garlic and browned bits from the chicken make a relatively small amount of sauce taste much more substantial.
Storage: Keeps 3 days.
Friday — Breakfast
Cheesy Egg & Crispy Potato Breakfast Quesadilla
Golden crispy tortilla stuffed with seasoned potatoes, fluffy eggs, sautéed peppers and melted cheddar, served with fresh salsa.

Prep: 10 min | Cook: 20 min | Servings: 1 | Macros: 510 cal | 25g protein | 54g carbs | 23g fat | 5g fiber
Ingredients:
- 1 large flour tortilla
- 2 large eggs
- 5 oz russet or Yukon Gold potato
- ¼ cup shredded cheddar
- ¼ bell pepper, diced
- 2 tbsp diced yellow onion
- ¼ cup salsa
- ½ tsp olive oil
- ¼ tsp smoked paprika
- ¼ tsp garlic powder
- Salt and black pepper
- Hot sauce, optional

- Wash the potato and cut it into small ½-inch cubes. Try to keep the pieces similar in size so they cook evenly.
- Place the potatoes in a microwave-safe bowl with about 1 tablespoon water. Cover loosely and microwave for 2–3 minutes, until beginning to soften. Drain any remaining water.
- Toss the potatoes with smoked paprika, garlic powder, salt and pepper. Heat olive oil in a nonstick skillet over medium-high heat. Add the potatoes in a single layer. Leave them alone for about 2 minutes before stirring. Continue cooking for another 4–5 minutes, turning occasionally.
- Add the bell pepper and onion. Cook for another 2–3 minutes, until slightly softened. Transfer the potato mixture to a plate.
- Reduce the heat to medium-low. Crack the eggs into a bowl, season lightly with salt and pepper and whisk. Pour into the skillet. Gently move the eggs around with your spatula until they’re just barely set. Remove from the heat.
- Lay the tortilla flat. On one half, add: Half the cheddar → crispy potato mixture → scrambled eggs → remaining cheddar. Fold the empty half over the filling.
- Return the skillet to medium heat. Add the quesadilla and cook for 2–3 minutes, until golden underneath. Carefully flip. Cook for another 1–2 minutes, until the second side is crispy and the cheese has melted. Let it sit on a cutting board for about 1 minute. Slice into wedges. Serve with salsa and hot sauce if desired.
Why it made the plan: Potatoes and tortilla provide substantial carbohydrates, while eggs and cheddar bring protein and staying power. Peppers, onions and salsa give the quesadilla enough flavor and volume that it doesn’t need breakfast meat or extra cheese to feel complete.
Storage: Best assembled fresh.

- 1–2 tsp water
Instructions:
- Mix Greek yogurt and ranch seasoning. Add water 1 teaspoon at a time until it’s creamy but thin enough to drizzle. Set aside.
- Pat the chicken dry. Season both sides with smoked paprika, garlic powder, salt and black pepper. Lightly spray a skillet with cooking spray and heat over medium-high. Cook the chicken for approximately 4–6 minutes per side until it reaches 165°F internally. Transfer to a cutting board.
- Wait about 5 minutes before chopping. Chop the chicken into bite-size pieces. Put it back into the skillet over low heat. Add BBQ sauce and stir for about 1 minute, until the chicken is completely coated and glossy.
- Microwave the tortilla for 10–15 seconds. Place the rice slightly below the center of the tortilla. Top with: BBQ chicken → cheddar → cabbage → ranch → scallions. Keep the filling compact rather than spreading it to the edges.
- Fold the left and right sides inward. Bring the bottom of the tortilla up over the filling and roll tightly. Lightly spray a skillet with cooking spray. Place the wrap seam-side down over medium heat. Cook for approximately 2 minutes, until golden. Flip and cook another 1–2 minutes. Let it rest for about a minute before cutting diagonally.
Why it made the plan: Chicken is doing most of the nutritional heavy lifting, while BBQ sauce, cheddar and ranch provide the familiar comfort-food flavors. A full cup of cabbage adds considerable crunch and volume.
Storage: Best assembled fresh.

Cheesy Beef & Black Bean Enchilada Skillet
Seasoned beef and black beans simmered in smoky enchilada sauce with tender tortilla pieces, peppers and onions, then covered with bubbling melted cheddar.

Prep: 15 min | Cook: 25 min | Servings: 1 | Macros: 590 cal | 39g protein | 62g carbs | 20g fat | 14g fiber
Ingredients:
- 4 oz 93% lean ground beef
- ½ cup canned black beans, drained and rinsed
- 2 small flour tortillas
- ½ cup red enchilada sauce
- ¼ cup shredded cheddar
- ¼ bell pepper, diced
- ¼ small yellow onion, diced
- 1 garlic clove, minced
- ½ tsp ground cumin
- ½ tsp smoked paprika
- ¼ tsp garlic powder
- Salt and black pepper
- Cooking spray
- 2 tbsp plain nonfat Greek yogurt
- 2 tbsp salsa
- 1 scallion, sliced
Instructions:
- Dice the pepper and onion, mince the garlic, drain and rinse the beans, and cut each tortilla into approximately 1-inch squares.
- Heat a large nonstick skillet over medium-high heat. Add the ground beef. Use your spatula to break it into small crumbles. Cook for approximately 5–7 minutes, until completely browned. If there’s a noticeable amount of grease, carefully drain it.
- Add cumin, smoked paprika, garlic powder, black pepper and a small pinch of salt. Stir until the beef is evenly coated. Add diced pepper and onion. Cook for approximately 3–4 minutes, until they begin to soften. Stir in the minced garlic and cook for only 30 seconds, until fragrant.
- Stir in the black beans and cook for about 1 minute to warm them through. Pour in the enchilada sauce and stir. Reduce the heat to medium-low and let everything gently simmer for 2–3 minutes.
- Gently fold the tortilla pieces into the beef-and-bean mixture. Try to coat every piece with some enchilada sauce. Let the skillet cook for another 2–3 minutes. The tortillas should soften slightly and absorb some of the sauce.
- Sprinkle cheddar evenly over the entire skillet. Reduce the heat to low and cover with a lid. Cook for approximately 2 minutes, until the cheese is completely melted. If your skillet is oven-safe, put it under the broiler for 1–2 minutes for browned, bubbly cheese spots.
- Remove from the heat. Let the skillet sit for about 2 minutes before serving. The sauce will thicken slightly as it rests. Spoon Greek yogurt and salsa over the top. Finish with sliced scallions.
Why it made the plan: Ground beef and melted cheddar give this dinner the richness you’d expect from enchiladas, but black beans allow us to use a reasonable amount of beef while adding both protein and fiber. The Greek yogurt and salsa on top also give the hot, cheesy skillet some coolness and acidity.
Storage: Keeps 4 days refrigerated.
