The Sunday Prep Game Plan
The goal is to overlap as much work as possible. Follow these steps in order and you’ll move through the prep efficiently.
- Get the potatoes roasting. Preheat oven to 425°F. Dice all of your onions at once and set aside what you’ll need for each recipe. Dice the potatoes, season them and immediately get them roasting.
- Start the lentils + rice. Put the lentils in one pot and the rice in another. Both can cook largely unattended while you work on everything else.
- Start the chicken. Season and brown the chicken thighs. Add salsa, cover and simmer until tender enough to shred.
- Make your breakfast filling. Scramble the eggs. Season and warm the beans. Pull the crispy potatoes from the oven. Spread everything out and allow it to cool.
- Start the pasta. Bring a large pot of salted water to a boil and cook the penne just shy of al dente. Drop the oven to 375°F.
- Make the turkey-lentil sauce. Brown the turkey and onion. Add garlic and seasonings, followed by the cooked lentils and marinara. Fold in the pasta, transfer to a casserole dish and top with cheese. Get it into the oven.
- Build the chicken bake. Shred the chicken into its salsa. Combine with the cooked rice, remaining beans and onion. Transfer to a baking dish, top with cheddar and bake alongside the pasta if there’s room.
- Roll your burritos. By now your breakfast ingredients should be cool. Divide everything among five tortillas, roll tightly and wrap individually.
- Make the overnight oats. Mash the bananas and mix with oats, Greek yogurt, water and cinnamon. Divide into five containers and add the peanut butter.
- Portion everything. You should finish Sunday with: 5 breakfast burritos, 5 chicken-rice bake portions, 5 turkey-lentil pasta portions, 5 overnight-oat cups. That’s your 20 eating occasions ready to go.
Fridge vs. Freezer
Keep roughly Monday–Wednesday’s cooked meals in the refrigerator and freeze the later-week portions.
- The burritos, chicken-rice bake and turkey-lentil pasta bake all freeze well.
- Keep the overnight oats refrigerated.
- Each evening, transfer the next day’s frozen meals to the refrigerator to thaw overnight.
Breakfast
Cheesy Egg, Crispy Potato & Black Bean Breakfast Burritos

Makes 5 burritos. Golden seasoned potatoes, fluffy scrambled eggs, creamy black beans, sautéed onion, melted cheddar and salsa wrapped in a warm flour tortilla. Freezer-friendly and built to reheat without becoming soggy.
Prep: 15 min | Cook: 30 min | Servings: 5 | Macros per burrito: ~480 cal | ~23g protein | ~58g carbs | ~18g fat
Ingredients:
- 5 large flour tortillas
- 8 large eggs
- 1¼ lb russet potatoes, diced into ½-inch cubes
- ½ of a 15-oz can black beans, drained and rinsed
- 3 oz shredded cheddar
- ½ yellow onion, diced
- ⅓ cup salsa
- 1 tsp smoked paprika
- 1 tsp garlic powder
- ½ tsp ground cumin
- Salt and black pepper
- Cooking spray or a little oil

Instructions:
- Heat oven to 425°F. While it preheats, dice the potatoes and onion into uniform ½-inch cubes so they roast evenly. Spread them on a sheet pan, coat lightly with oil or cooking spray, and season with smoked paprika, garlic powder, cumin, salt and pepper.
- Roast for 25–30 minutes, tossing halfway through with a spatula so they brown on all sides. You want the potatoes deeply golden with crispy edges, not just tender. Remove and let them cool completely on the pan.
- While the potatoes roast, warm the black beans in a small skillet over medium heat. Lightly mash about half of them with the back of a spoon, leaving the rest whole so there’s texture. Season with a spoonful of salsa and a pinch of cumin.
- In a separate bowl, whisk the eggs with salt and pepper until the yolks and whites are fully combined. Scramble them in a nonstick skillet over medium-low heat, stirring gently with a rubber spatula, until they are just barely set. They should still look slightly glossy.
- Let the potatoes, eggs and beans cool completely before assembling. This step matters—hot filling creates steam inside the tortilla, which leads to soggy frozen burritos.
- Once cooled, divide the potatoes, eggs and beans evenly among the five tortillas. Sprinkle the cheddar over each and spoon a little salsa down the center. Be careful not to overdo the salsa—a drier filling reheats better.
- Fold in the sides of each tortilla, then roll tightly from the bottom up. Wrap each burrito individually in foil or parchment paper and label them so you know what they are.
Store + reheat: Refrigerate the first 2–3 and freeze the remainder. From frozen, remove foil, wrap in a damp paper towel and microwave for approximately 2 minutes. Flip and continue in 30–60 second increments. For a crisp tortilla, finish in a skillet or 375°F air fryer for 3–5 minutes.
Lunch
Cheesy Salsa Chicken, Rice & Black Bean Bake

Makes 5 servings. Tender salsa-braised chicken, seasoned rice and black beans baked under a light layer of melted cheddar. It’s essentially the comfort of a cheesy chicken burrito in casserole form—and everything in it loves the freezer.
Prep: 15 min | Cook: 35 min | Servings: 5 | Macros per serving: ~550 cal | ~32g protein | ~77g carbs | ~12g fat
Ingredients:
- 1 lb boneless skinless chicken thighs
- 1½ cups uncooked long-grain rice
- 1½ cans (15 oz each) black beans, drained and rinsed
- 1½ cups salsa
- ½ yellow onion, diced
- 3 oz shredded cheddar
- 1 tsp ground cumin
- 1 tsp garlic powder
- ½ tsp smoked paprika
- Salt and pepper
Note: This uses the remaining half-can of beans from breakfast + one additional can, so we’re buying 2 cans total for the entire plan.

Instructions:
- Pat the chicken thighs dry and season both sides with cumin, garlic powder, smoked paprika, salt and pepper. Heat a large skillet over medium-high heat and brown the chicken until well colored on both sides, about 3–4 minutes per side.
- Add approximately 1 cup of salsa to the skillet, reduce the heat to low, cover and gently simmer until the chicken is fully cooked and tender enough to shred easily, about 15–20 minutes.
- Transfer the chicken to a cutting board and shred it with two forks, then return it to the salsa in the skillet so it absorbs all the flavor. Meanwhile, cook the rice according to package directions.
- In a separate skillet, sauté the diced onion over medium heat until softened, about 3–4 minutes. Stir in the black beans and remaining salsa, then season to taste with salt and pepper.
- Reduce the oven to 375°F. In a large casserole dish, combine the cooked rice, the bean mixture and the saucy shredded chicken, stirring gently until evenly mixed.
- Taste the mixture and adjust the seasoning. It should be moist and saucy rather than dry—add a splash more salsa if needed. Sprinkle the cheddar evenly over the top.
- Bake for 15–20 minutes, until hot and bubbling around the edges and the cheese is fully melted. Let it rest for 5 minutes before dividing into five portions.
Store + reheat: Refrigerate the first few servings and freeze the rest. Thaw overnight when possible. Add a splash of water before microwaving to keep the rice soft. Serve with any remaining salsa.
Dinner
Saucy Turkey & Lentil Pasta Bake

Makes 5 servings. Savory ground turkey and tender lentils simmered in garlicky tomato sauce, tossed with pasta and baked with a golden layer of melted cheese. This is the recipe that makes the $39 budget work without giving someone a tiny dinner.
Prep: 15 min | Cook: 40 min | Servings: 5 | Macros per serving: ~570 cal | ~32g protein | ~90g carbs | ~10g fat
Ingredients:
- 8 oz ground turkey
- 1 cup dry brown or green lentils
- 12 oz penne
- 1 24-oz jar marinara
- ½ yellow onion, diced
- 3 garlic cloves, minced
- 2 oz shredded cheddar
- 1 tsp Italian seasoning
- ½ tsp garlic powder
- Salt and black pepper
- Optional red pepper flakes

Instructions:
- Cook the lentils according to package directions until tender but not mushy, about 20–25 minutes depending on the variety. Drain thoroughly and set aside.
- Bring a large pot of salted water to a boil and cook the penne approximately 2 minutes shy of al dente. It will continue cooking in the oven. Drain and set aside.
- Meanwhile, brown the turkey with the diced onion in a large skillet over medium-high heat, breaking the meat into small crumbles with a wooden spoon as it cooks. Cook until no pink remains.
- Once the turkey is nicely browned, add the minced garlic, Italian seasoning, garlic powder and optional red pepper flakes. Cook for about 30 seconds, stirring constantly, until fragrant.
- Stir in the cooked lentils and the marinara sauce. Simmer for 5–10 minutes, stirring occasionally, so the lentils absorb the flavor of the meat sauce and the sauce thickens slightly.
- Add the cooked pasta to the skillet and toss thoroughly until everything is evenly coated in the sauce. Transfer the mixture to a baking dish and sprinkle the cheddar evenly over the top.
- Bake at 375°F for 20–25 minutes, until bubbling around the edges and the cheese is melted and golden. If desired, broil for 1–2 minutes at the end to brown the top. Let rest before dividing into five containers.
Store + reheat: Cool and divide into five containers. Refrigerate the first few portions and freeze the rest. Thaw overnight and microwave until steaming hot. A spoonful of water or extra marinara can revive the sauce if needed.
Snack
Peanut Butter Banana Overnight Oat Cups

Makes 5 cups. Creamy cinnamon oats with Greek yogurt, ripe banana and a peanut-butter swirl. They’re made once on Sunday and ready to grab all week—no cooking required in the morning.
Prep: 10 min | Chill: Overnight | Servings: 5 | Macros per cup: ~350 cal | ~18g protein | ~51g carbs | ~9g fat
Ingredients:
- 2 cups old-fashioned rolled oats
- 2½ cups plain nonfat Greek yogurt
- 3 ripe bananas
- 5 tbsp peanut butter
- 1 cup water
- 1 tsp cinnamon
- Pinch of salt

Instructions:
- Mash 2 of the bananas very thoroughly in a large mixing bowl. You want them mostly smooth with just a few small lumps for texture.
- Add the Greek yogurt, oats, water, cinnamon and salt to the mashed banana. Stir everything together until completely combined and no dry oats remain.
- Divide the mixture evenly among five jars or containers, leaving a little room at the top for the peanut butter.
- Top each with 1 tablespoon of peanut butter. Use a spoon to gently swirl it through the top layer of oats without fully mixing it in.
- Slice the remaining banana over the first couple of servings. For later servings, add fresh banana the day you eat it rather than leaving sliced banana in a container for five days—it browns and gets mushy.
- Cover and refrigerate overnight, or for at least 4 hours, so the oats fully soften and thicken.
- If the oats become too thick by midweek, stir in a splash of water before eating to loosen them up.
Store: Keep refrigerated rather than frozen. They hold well for up to 5 days.
